VO2 Max After 40: What You Need to Know

Why cardiovascular capacity becomes increasingly important as you age and what the research actually says about improving it after 40.

the strongest predictors

VO2 max is the maximum rate at which your body can consume and utilise oxygen during sustained exercise.

It is one of the strongest predictors of longevity in the research literature. Stronger than blood pressure, stronger than smoking status, stronger than most of the markers that standard health screening focuses on.

And it is almost never discussed with the men who would benefit most from understanding it.

Why it matter?

Why VO2 max matters after 40

VO2 max declines naturally with age, approximately one percent per year from the mid-twenties under sedentary conditions. Men who train consistently experience a slower decline. Men who train intelligently can maintain or improve their VO2 max well into their forties and fifties.

The reason this matters is not athletic.

Research published in JAMA found that low cardiorespiratory fitness was the strongest predictor of all-cause mortality in a large cohort study, stronger than traditional risk factors including smoking, hypertension, and diabetes. Men in the lowest VO2 max quintile had significantly higher mortality risk than those in higher quintiles regardless of other health factors.

The upper quintile of cardiorespiratory fitness was associated with mortality risk reduction of approximately fifty percent compared to the bottom quintile.

These are not marginal numbers.

what actually measures

What VO2 max actually measures

VO2 max is an integrated measure of how well the cardiovascular and muscular systems work together under sustained demand. It reflects cardiac output how much blood the heart can pump per minute. It reflects oxygen extraction: how efficiently the muscles use the oxygen delivered. And it reflects the mitochondrial density in muscle tissue that determines how much energy can be produced aerobically before the anaerobic system takes over.

All three of these variables are trainable. All three decline with age without specific intervention. And all three respond meaningfully to the right training stimulus regardless of starting age or fitness level.

How to improve

How to improve it after 40

Zone two training is the foundation.

Zone two is the aerobic zone where conversation is possible but challenging, at approximately 60 to 70 percent of maximum heart rate. Training at this intensity for sustained periods, ideally 45 to 60 minutes per session, three to four sessions per week, builds the mitochondrial density and cardiovascular efficiency that VO2 max reflects.

This is not glamorous training. It does not produce the acute discomfort of high-intensity intervals or the visible effort that feels like meaningful work. But the research on zone two as the primary driver of aerobic development, particularly for men over 40, is robust and consistent.

High-intensity interval training sits on top of this foundation. Not instead of it. Approximately twenty percent of total weekly training volume at high intensity, eighty percent at zone two. This ratio produces the strongest VO2 max improvements in the research literature for this demographic.

HRV connection

The HRV connection

For a high-performing man under sustained professional pressure, training intensity needs to be calibrated against daily recovery state rather than a fixed programme.

The same session that produces adaptation on a high-HRV day adds to an accumulated debt on a low-HRV day.

HRV-guided training, adjusting intensity based on the morning's readiness data, consistently produces better VO2 max improvements than fixed-load training in research on endurance athletes. The same principle applies to the executive training to protect his longevity.

The goal is not more intensity.

It is the right intensity on the right days. Consistently. Over years.

That is what moves VO2 max in the right direction after 40.
